Photo: John David BeckerI am often asked how much running off the bike should be done, and for how long. This depends on what you are trying to accomplish with your bike-run (brick) workout. Very generally speaking a time ratio of 2:1 for your cycling:running training works well. This is just a starting point. You must also consider your personal strengths and weaknesses, as well as the course specifics of your target event. There are three basic types of brick workouts useful for the half-iron distance: a cycle-emphasis brick, a run-emphasis brick and a race simulation brick. Cycle-Emphasis Brick A cycle-emphasis brick consists of a 3 to 4.5 hour ride immediately followed by a 15 to 40 minute run. Perform your workouts on a course that simulates that of your goal race. If you live in a flat area and your goal race is hilly, then include some hill simulations on your trainer or low cadence (50-75 RPM) tempo efforts on the flats. Ironman will partner with the governing body for cycling, Union Cycliste Internationale (UCI), to leverage the latest technology to combat the concealment of motors or other artificial accelerating devices by athletes looking to gain an unfair advantage. “Technological fraud is contrary to the spirit of Ironman and of fair play,” said Andrew Messick, Chief Executive Officer of Ironman, in the press release. “Athletes who choose to gain advantage by such means undermine the trust and norms of our community, the tenet of fair competition, and the accomplishment of completing the entire race under one’s own power.” Messick tells Triathlete.com that so far Ironman has not caught an athlete with a motor or other illegal assistance. Now that I’m retired from racing, I love trail riding just for fun. Stellenbosch (South Africa) has plenty of great trails, like the new Red Route in Jonkershoek. In the edit I drop my Specialized Stumpjumper 6Fattie into the rocks. I ride the 3 inch wide 650B tyres quite soft- 18psi rear 15 psi front (1.2 and 1 Bar) they just soak up the trail rubble and let you rail the trail. Caveman’s go everywhere, do anything bike! Food is something that our household LOVES, even more than food we LOVE to feel fighting fit, happy and with energy to spare. So refined sugar is out, and anything nutritious, tasty and that feels good is in! This yummy creation of mine is a happy marriage of protein, healthy fats, refined sugar free, dairy free, and wheat free but most importantly it is quick to prepare and it’s texture/taste will leave you smiling and sufficiently full:) Banana Coconut Bread 2 mashed Bananas 2 Eggs beaten 1 cup Almond Meal 1 cup Extra Virgin Olive Oil ½ cup shredded Coconut ½ cup 100% Maple Syrup ¼ cup Coconut Flour 1 tsp Baking Powder 1 Tbs Cinnamon round ½ cup dried Prunes thinly sliced   Method *Preheat oven to 180 degrees. *Mix all wet ingrediants into a bowl (bananas, eggs, olive oil, maple syrup). *Sift in almond meal, baking powder, coconut flour, cinnamon, shredded coconut. *Pour into a greased or lined baking paper cake container (I use a bread container) and place prunes...

The last time I laced up my racing shoes on South African soil the circumstances in some respects were the same, but on the whole, they couldn't have been more different.  First race of the season. Check.Olympic year. Check.Table mountain in the background. Check.Genuine, if not slightly unnecessary, fear of being eaten by sharks whilst dressed as a seal. Check. That's probably where the similarities end, because fortunately, the day's played out very differently. The first occasion was in February 2012. An early season Continental Cup. I was on the points chase. Not an Olympic points chase. Far from it. I just wanted enough points to maybe, just maybe, get one of those elusive World Series starts. So shiny and exciting in all their blue carpeted glory. I had two or three rather dismal attempts the season before on the big stage, most of which had ended with DNF's for one reason or another.
